Aqua Jogging for Runners: Why Take Your Running Into the Pool?

Running is wonderfully simple. Put on your running shoes, step outside and run.

But there are times when adding more running isn't necessarily what your body needs. Perhaps your legs are feeling the effects of a heavy training block. Maybe you're looking for another way to build cardiovascular fitness without adding more impact. Or an injury means that, temporarily at least, running on the road or trail simply isn't an option.

That's where aqua jogging can come in.

Also known as pool running or deep-water running, aqua jogging allows you to perform a running-like movement while suspended in deep water. Your feet don't touch the bottom of the pool, so there is none of the repeated impact with the ground that comes with conventional running.

It might look a little unusual from the poolside, and you certainly won't be setting any impressive kilometre splits, but for runners there is considerably more to aqua jogging than simply moving your legs around in a swimming pool.

What Is Aqua Jogging?

Aqua jogging is essentially running in deep water, usually with the assistance of a flotation belt or vest.

The flotation device helps keep you upright with your head and shoulders above the water while your arms and legs perform a running-style action beneath the surface.

Unlike swimming, the objective isn't really to travel quickly from one end of the pool to the other. The resistance of the water means progress can be remarkably slow. Instead, the focus is on maintaining good technique and producing a sustained cardiovascular effort.

And unlike shallow-water running, your feet never make contact with the pool floor.

That last point is important.

Running on land repeatedly requires the body to absorb the forces created as your feet strike the ground. Deep-water running removes that ground contact altogether, allowing you to exercise without the normal weight-bearing impact associated with running.

This is one of the main reasons aqua jogging has traditionally been associated with injured runners. But you don't necessarily have to be injured to benefit from it.

What Are the Benefits of Aqua Jogging for Runners?

Less Impact Without Giving Up the Workout

Perhaps the most obvious advantage is the ability to exercise without repeatedly hitting the ground.

That can make aqua jogging particularly useful when you're trying to reduce the amount of impact in your training while still doing something that resembles running.

Water also provides resistance throughout the movement. So although you've removed the impact, you haven't removed the effort.

Aqua jogging can therefore occupy an interesting middle ground: less loading doesn't necessarily mean no training stimulus.

It Can Help Maintain Cardiovascular Fitness

This is where aqua jogging becomes particularly interesting for runners.

Research involving trained endurance athletes has found that deep-water running can help maintain aerobic performance when it temporarily replaces conventional running.

In one study, trained runners completed six weeks of either treadmill running or deep-water running. Researchers found no significant differences between the groups in measures including VO₂ max, ventilatory threshold and running economy, concluding that deep-water running could provide an effective alternative for maintaining aerobic performance over the six-week period.

Another study asked well-trained competitive runners to replace their land-based training entirely with deep-water running for four weeks. Their 5K performance, VO₂ max, lactate threshold and running economy were not significantly different afterwards.

That doesn't mean aqua jogging is a magic substitute for running indefinitely. Running itself remains the most specific way of training your body to run.

But if circumstances temporarily prevent you from completing your normal running mileage, the research suggests that heading for the pool could help preserve more of your running fitness than you might imagine.

A Useful Cross-Training Option

You don't need to wait for an injury before trying aqua jogging.

Runners already use activities such as swimming and cycling to supplement their running, and aqua jogging can provide another option.

The difference is specificity.

Swimming can provide an excellent cardiovascular workout, but its movement bears little resemblance to running. Cycling places greater emphasis on the lower body, but you're still sitting on a bicycle and moving through a completely different movement pattern.

Aqua jogging at least attempts to recreate elements of the running action.

However, it's important not to take that comparison too far. Research comparing deep-water and overground running has found meaningful differences in leg movement and coordination between the two.

So aqua jogging isn't simply running without the ground.

It's a different exercise that happens to share enough characteristics with running to make it particularly interesting as cross-training for runners.

What About Aqua Jogging When You're Injured?

This is probably the reason many runners first discover pool running.

An injury that prevents normal running can be incredibly frustrating. Beyond the injury itself, there's the feeling that all the fitness you've worked so hard to build is disappearing while you wait to run again.

Aqua jogging may provide an alternative in some circumstances because it allows cardiovascular exercise without normal ground contact.

Research reviews have identified deep-water running as a useful form of supplementary cardiovascular training and discussed its application in injury rehabilitation.

But there is an important caveat.

Being able to aqua jog doesn't automatically mean that you should.

Different injuries require different approaches, and running in water still involves muscular movement and resistance. If you're injured, whether aqua jogging is appropriate should depend on the injury and the advice you've received from an appropriate healthcare professional.

Think of it as a possible training tool during rehabilitation — not a universal treatment for running injuries.

How Do You Aqua Jog?

At first glance, the answer appears obvious: jump into the deep end and start running.

In practice, technique matters.

A flotation belt can make learning considerably easier because it allows you to concentrate on the movement rather than on keeping yourself above water.

Aim to keep your body relatively upright rather than leaning forwards and beginning to swim. Your head should remain above the surface, with your torso controlled and your arms moving naturally from the shoulders.

Underneath the water, think about producing a deliberate running action rather than simply pedalling your legs as though you're riding a bicycle.

The movement will not be identical to running on land — nor should you force it to be — but you should feel as though you're running rather than treading water.

Don't worry about how quickly you're travelling through the pool.

Speed across the water isn't the objective. Effort is.

In fact, you might be working remarkably hard while appearing to go almost nowhere.

Welcome to aqua jogging.

Don't Rely Too Heavily on Your Normal Running Heart Rate

There's another difference runners should be aware of when they take their training into the water.

Your usual running heart-rate zones don't necessarily translate directly to aqua jogging.

Studies comparing running in water with treadmill running have found lower maximal heart rates and oxygen uptake during deep-water running.

Rather than becoming obsessed with reproducing the exact heart rate you would expect during a road session, perceived effort can be a particularly useful way to control aqua-jogging intensity.

Ask yourself how hard you're actually working.

Easy should feel easy. A hard interval should feel hard. Recovery periods should allow you to regain control of your breathing before the next effort.

That makes it possible to transfer one of the most useful elements of running training into the pool: changes in intensity.

Turning a Running Session Into an Aqua-Jogging Workout

One of the advantages of aqua jogging is that it doesn't have to mean endlessly plodding up and down the pool at the same effort.

You can adapt familiar running sessions by thinking in terms of time and effort rather than distance and pace.

A simple introductory session might look something like this:

Warm-up: 10 minutes at an easy effort

Main session: 8 × 2 minutes at a comfortably hard effort, with 1 minute of easy aqua jogging between repetitions

Cool-down: 10 minutes easy

That's a 44-minute cardiovascular workout without a single foot strike.

Or, if you're simply looking for some easy cross-training, 30–45 minutes at a comfortable and controlled effort may be enough.

More experienced runners could create longer intervals, shorter harder repetitions or sustained tempo-style efforts.

The important thing is not to chase imaginary pool-running pace. You aren't trying to recreate your 5K splits underwater.

You're recreating the effort and purpose of the session.

Is Aqua Jogging Good for Recovery?

Potentially — but we need to be careful with the word recovery.

An easy aqua-jogging session removes the repeated ground impact of running and can provide a way of keeping active without adding another conventional run. Research examining deep-water running has also discussed its potential role in recovery from strenuous exercise.

However, aqua jogging is still exercise.

A hard interval workout in the pool shouldn't automatically be labelled a recovery session simply because there is no pavement underneath you.

If recovery is the objective, keep the intensity appropriate. Sometimes your body needs lower-impact movement. Sometimes it needs complete rest.

Knowing the difference is part of training intelligently.

Aqua Jogging Isn't a Replacement for Running

Given the benefits, it would be easy to ask an obvious question.

If aqua jogging reduces impact and can help maintain cardiovascular fitness, why bother running on land?

Because if you want to become a better runner, you still need to run.

Running develops adaptations that are specific to running: the body's ability to tolerate repeated loading, neuromuscular coordination, running economy, technique and the physical resilience required to cover distance on the ground.

As we've already seen, research has demonstrated biomechanical differences between deep-water and overground running.

Aqua jogging should therefore be seen as a complement to running rather than a replacement for it.

For a healthy runner, it could provide another form of cross-training or a way of reducing some of the impact within a demanding training programme.

For an injured runner, when appropriate, it could provide a way of continuing cardiovascular training while conventional running is temporarily unavailable.

And for somebody who simply wants to try something different?

It might make you look at the deep end of your local swimming pool in an entirely new way.

Your Training Doesn't Always Have to Look Like Running

As runners, it can be very easy to believe that every worthwhile training session needs to involve running shoes, distance and pace.

It doesn't.

Swimming can support your cardiovascular fitness. Cycling can challenge your aerobic system while changing the stresses placed on the body. Strength training can help develop qualities that running alone may not provide.

And aqua jogging gives us another option — one that sits unusually close to running while removing one of running's defining characteristics: contact with the ground.

Perhaps that's its greatest strength.

Your training doesn't always have to look like running to support your running.

Sometimes the smartest way to keep moving forwards might involve going nowhere very quickly at all.
